Ok, had some brilliant replies about my training programme and so this is it. Run 3 times a week:
 
1x 3mile speed run - sprints/slow at 30sec/1min intervals
 
1x hill session - 1.5mile run out, running reps at sprints as many as I can (only at sprint level, better to do 2 sprint reps than 5slow reps) 1.5mile run back.
 
1x 90min session - been told to focus on time here and not on miles so thats what i'm going to do. 90mins should get me around the 7-8mile mark.
